Lock out top, shoulders below elbows at bottom.
Support yourself on parallel bars, arms straight. Lower until your shoulders are just below your elbows, then press back to lockout. Slight forward lean.

Body straight under the bar, chest to bar, slow down.
Set a bar about waist height. Hang underneath with body straight and heels on the floor, pull your chest to the bar, then lower slowly.
C1Pseudo Planche Push-Ups4 x 8
Shoulders lean past the wrists, hold the lean.
In a push-up, shift your hands down toward your waist and lean your shoulders out past your wrists. Keep that forward lean the whole rep.
C2Wide Pull-Ups4 x 6–8
Wide grip, drive elbows down, full hang each rep.
Take a grip wider than your shoulders. Drive your elbows down and pull your chin over the bar, then lower fully.
D1Pike Push-Ups3 x 10
Hips high, crown to the floor, press tall.
Hips high in an upside-down V, hands and feet planted. Bend the elbows to lower the crown of your head toward the floor, then press up.
D2Underhand Rows3 x 12
Palms toward you, squeeze the mid-back.
Set the bar at waist height, grip with palms facing you. Pull your chest to the bar squeezing your mid-back, then lower slow.
E1Push-Up Shoulder Taps3 x 16
No hip sway — punish the core while you press.
From a push-up plank, tap one hand to the opposite shoulder without letting your hips rock. Alternate hands.
E2Scap Pulls3 x 12
Straight arms, pull the blades down and together.
Hang from the bar with straight arms. Without bending your elbows, pull your shoulder blades down so your body rises an inch, then relax.
F1Walking Lunges4 x 12 ea
Step through into each lunge, back knee toward the floor.
Step forward into a lunge, then bring the back leg through into the next lunge, walking forward.
F2Jump Squats4 x 12
Explode up, land soft, straight into the next rep.
Drop into a squat, then explode straight up off the floor. Land soft and immediately drop into the next rep.
FINISHER
Burpee Pull-Ups3 x 8
Full burpee into a pull-up. No stopping inside the set.
Do a full burpee (squat, kick back, push-up, jump up) directly under a bar, and finish each rep with a pull-up.

Higher reps, shorter rest — 60 sec between rounds. Finish every set with a rep or two in the tank. The volume stacks up.

Hands together, elbows back. Triceps lockout.
Hands together under your chest forming a diamond. Lower with elbows tucked back, then press up — this hammers the triceps.
B2Underhand Rows4 x 12
Palms toward you, mid-back and biceps.
Set the bar at waist height, grip with palms facing you. Pull your chest to the bar squeezing your mid-back, then lower slow.

Full depth, clean reps until form breaks. Log it.

Back foot on a bench, lower the front thigh to parallel, drive up.
Rest your back foot on a bench behind you. Lower the front leg until the thigh is parallel, then drive up. Both legs.
F2Calf Raises4 x 25
Full range, slow lower, big squeeze at the top.
Stand tall, push up onto the balls of your feet as high as you can, pause, then lower slowly.
FINISHER
Push-Up to Row (renegade)3 x 20
Push-up, then row each side. Plank stays rock solid.
In a plank on dumbbells or fists, do a push-up, then row one hand to your ribs, then the other — keep hips level.

Hanging Knee Raises3 x 12
No swing — abs lift the knees past hip height.
Hang from the bar and raise your knees up past hip height using your abs, then lower slowly with no swinging.
Hollow Body Hold3 x 30s
Lower back flat, arms and legs hover.
On your back, press your lower back flat into the floor and lift your arms and legs a few inches. Hold the dish shape.
Bicycle Crunches3 x 30
Slow and controlled, elbow to opposite knee.
On your back, bring opposite elbow to opposite knee while extending the other leg, alternating in a slow pedal.
